The Crown Build: 4 Habits I Give Every Client to Lose Weight Effectively
The four habits I give every fat loss client are: track what you eat, lift weights three or four times a week, eat enough protein, and walk every day. Tracking keeps your calorie deficit honest. Lifting and protein help you keep muscle while you lose fat. Daily steps add up more than most people expect.
This article is general education, not medical advice.
Why does tracking food matter so much?
Most people underestimate what they eat. A handful of nuts can be 200 to 300 calories. A large smoothie can pass 500. In a review of self-monitoring studies, people who tracked their food more consistently lost more weight (Burke et al., 2011).
How I phase it with clients:
- Weeks 1 and 2: log everything in an app such as MyFitnessPal. No judgment, only data.
- Weeks 3 to 8: use the log to hit your calorie and protein targets most days.
- Week 9 on: once you hit your numbers reliably, many people can estimate portions and track only when progress stalls.
I review food logs weekly with my coaching clients. If you want to see how the math works, read the formula for calories in, calories out.
Why lift weights if the goal is fat loss?
Because the goal is losing fat, not muscle. In a trial comparing aerobic training, resistance training and both, resistance training was the group that added lean mass, and combining the two gave the best overall body composition changes (Willis et al., 2012). Lifting does not burn as many calories per session as people claim, and each pound of muscle only burns a few extra calories a day at rest. The real benefit is keeping the muscle that shapes your body.
My starting plan:
- Three or four strength sessions a week
- Compound lifts: squats, deadlifts or hip hinges, presses and rows
- Add a little weight or a rep or two over time
- Rest about two to three minutes on the big lifts
More on this in can lifting weights help you burn fat.
How much protein do I need while losing weight?
More than the basic minimum. In a 2012 meta-analysis, higher-protein diets during weight loss helped people keep more lean mass and lose a little more fat (Wycherley et al., 2012). For most of my clients, that means about 0.7 to 1 gram per pound of goal body weight a day, spread over three or four meals. Protein also helps you feel full on fewer calories. Work out your number with how to figure out your protein needs.
Why do daily steps matter?
Everyday movement outside the gym can make a big difference in how many calories you burn, and it varies a lot between people (Levine et al., 1999). Walking is easy to recover from, so it does not cut into your lifting. I start most clients at their current average and add about 1,000 steps a day each week until they reach 7,000 to 10,000. Read will walking help me lose weight for more.
How do the four habits fit into one week?
- Monday, Wednesday, Friday (and Saturday if you can): lift
- Every day: hit your step target
- Every day: log food and hit your protein number
- Once a week: weigh in under the same conditions and review the log
If the scale has not moved in three weeks and your log is accurate, cut about 100 to 200 calories a day.

Frequently asked questions
Do I need to do cardio to lose weight?
No. A calorie deficit drives fat loss. Cardio and walking help you create it and are good for your heart, so I still include walking.
How fast should I lose weight?
For most people, about 0.5 to 1 percent of body weight a week. Faster usually costs muscle and is hard to keep up.
Do I have to track forever?
No. Track until you can hit your numbers reliably, then use it as a check when progress stalls.
